Jet lag is a timing problem with a directional solution, and most travel supplement advice addresses the wrong variable entirely.
The Short Answer

Before You Fly

The single most useful behavioural rule is to adopt the destination schedule immediately, including for sleep and meals, rather than waiting until arrival. Feeding time entrains peripheral clocks in liver and muscle, which is part of why meal timing on the destination clock helps.
Thromboembolism risk deserves mention because it is the one genuine physical risk of long-haul travel: it rises with flight duration and with immobility, and it is higher in people with prior clots, recent surgery, pregnancy, oestrogen-containing contraception or cancer. On Arrival: The Directional Protocol
Eastward, requiring advance. Get bright outdoor light in the local morning, and avoid bright light in the local evening. Take low-dose melatonin, 0.3 to 0.5 mg, in the local early evening, four to six hours before target sleep. Adopt local meal times immediately. Expect roughly a day per time zone crossed, and less if you pre-shifted.
The counterintuitive detail: in the first day or two after a long eastward flight, local morning light may fall before your temperature minimum and therefore delay rather than advance the clock. For shifts of more than about eight hours, avoiding early morning light on the first day and seeking it slightly later can help, which is where the protocol becomes genuinely technical.
Westward, requiring delay. Get bright light in the local late afternoon and evening, and avoid early morning light initially. Melatonin is generally less useful. Stay awake until a reasonable local bedtime, which is the main behavioural challenge. Westward adaptation is faster because the body clock runs slightly longer than 24 hours naturally.
Either direction. A short nap of under 30 minutes is acceptable if needed; longer naps reduce the sleep pressure that helps entrainment. Exercise in the local morning or afternoon supports adaptation.
For trips under three days, the honest advice is often not to adapt at all: stay on home time where the schedule permits, since a partial shift in both directions is worse than none.
What Supplements Actually Do Here
Melatonin, low dose, correctly timed. The one compound with a genuine role, and it works as a timing signal rather than a sleep aid. 0.3 to 0.5 mg produces physiological levels; consumer products commonly contain ten to thirty times that, which causes morning grogginess and can shift phase in the unintended direction.

The Days After

Prioritise light and timing over sleep quantity in the first two or three days. Sleeping at the wrong local time feels good and prolongs the misalignment.
Fixed local wake time, which is the anchor.
Exercise in local daylight, which supports both entrainment and mood.
Expect gastrointestinal disturbance. Gut clocks entrain more slowly than the central clock, which explains why appetite and bowel habit take longer to settle than sleep does.
